Nuts can be one of the best foods to include in a muscle-building or fat-loss diet, but they can also be one of the easiest foods to overeat. They're packed with healthy fats, protein, fibre, vitamins, minerals and antioxidants, yet they're extremely calorie-dense. That means the difference between a useful 25-gram portion and casually eating half a bag can easily amount to hundreds of extra calories.

For building and maintaining muscle, your total daily protein intake remains far more important than any individual nut. Sports-nutrition guidance suggests around 1.4–2.0 grams of protein per kilogram of bodyweight per day is sufficient for most exercising people, while maintaining a higher protein intake can be particularly useful for preserving lean mass during a calorie deficit. Nuts shouldn't therefore replace your main high-quality protein sources, but they can make an excellent addition to a well-designed diet.

1. Almonds

Best all-rounder for muscle and fat loss.

Almonds take our number-one position because they provide an excellent combination of protein, fibre and healthy fats while being extremely easy to incorporate into a bodybuilding diet. Around 28 grams provides approximately 6 grams of protein. They're also a useful source of magnesium and vitamin E.

The biggest advantage during fat loss is portion control. Almonds are satisfying enough to make a small serving feel like a proper snack, especially when eaten slowly rather than thrown into your mouth by the handful.

How much? Aim for around 20–30 grams per day. If you're actively cutting calories, 20 grams is plenty.

2. Pistachios

Best dieting nut.

Pistachios are superb when you're trying to get lean because the process of removing the shells naturally slows down eating. A one-ounce serving provides around 6 grams of protein and 3 grams of fibre, alongside potassium and predominantly unsaturated fats.

Buy them in their shells and you have another advantage: the pile of empty shells provides a visual reminder of how much you've eaten. Just avoid heavily salted varieties if you're trying to keep sodium intake down.

They're particularly good when you're trying to gain muscle because they're an easy way of increasing calorie intake without eating another huge meal. That same characteristic means you need to be more careful with them when dieting.

Mix almonds, pistachios, walnuts and a small number of Brazil nuts. Keep each serving to around 25–30 grams when fat loss is the priority. If you're deliberately trying to gain muscular bodyweight and need additional calories, you can increase the serving depending on your overall daily energy requirements.

Nuts work particularly well alongside a more substantial protein source. For example, combine a small serving of almonds with Greek yoghurt, or add walnuts to a high-protein breakfast. Nuts contribute protein, but they shouldn't be relied upon as your main muscle-building protein source.
